What's in the PDF?
One letter-sized page, designed to be printed. It lists all ten exercises from our full guide, one row each: the exercise's name, the exact dose (how often and how much), and what it trains. The ten are kept-promise minimums, rejection reps, the discomfort menu, the competence log, the self-talk audit and rewrite, prepared-spontaneity drills, posture and eye-contact reps, the decisions journal, fear-setting, and the weekly evidence review. A short strip at the bottom explains how to run the plan month by month.
What it deliberately leaves out: the step-by-step instructions for each exercise. Those live in the full article, and cramming them onto one page would defeat the point. The PDF is the thing you look at every day; the article is the thing you read once, carefully.
How do you use the one-page plan?
Print it and put it somewhere you'll actually see it, or keep it open on a device. Then run it as written: pick two or three exercises matched to where you're actually weak, run them for a month at their stated dose, and treat the weekly evidence review as the one non-negotiable slot, because it's the step that turns the other exercises' logs into a change in how you see yourself. Add one more exercise each month as the first ones become automatic.
The doses are minimums, not targets, and the plan is judged by reps completed, not by mood. Behavior changes before the feeling does; expect that order.
